Indoor cycling in winter: plan, tips and motivation
When it is dark, wet and cold outside, the trainer is the most reliable way to stay fit. With a simple plan the winter becomes not a break but the build-up for the next season.
- Build in phases: first base, then sweet spot and threshold, a test at the end.
- Frequency: three to four sessions a week, most of them easy.
- Against heat and boredom: a fan, fixed times and varied sessions.
- To start: an FTP test, so all target watts are right.
Why winter indoors is so valuable
On the trainer you train without traffic lights, traffic and weather. Every minute counts because you never coast. That makes short sessions efficient: 45 to 60 minutes are enough for a good stimulus. You can also control intervals exactly, which is hardly possible outdoors.
A simple build in three phases
Base
Lots of zone 2, plus one session with light climbs. Goal: find a rhythm and lay the base. Endurance Z2 is a typical building block.
Build
Sweet spot and tempo join, one to two sessions a week. Sweet Spot 3 x 10 is the standard session. More in the article Sweet spot training.
Sharpen and test
Longer blocks at threshold, a test at the end. That way you see what the winter brought.
This is exactly the build the plan Winter Base gives you, with three sessions a week. In spring you continue with the Summer Prep plan.
An example week
- Tuesday: sweet spot, 60 minutes.
- Thursday: easy, 45 to 60 minutes in zone 2.
- Saturday: longer calm ride, 75 to 90 minutes.
- Sunday or Wednesday: short easy session or a free day.
How many sessions a week suit you is in the article How often should you train indoors?.
Tips against heat and sweating
- Point a fan directly at you: without headwind it gets hot quickly, and heat costs power.
- Open a window or keep the room cool: less heat means better sessions.
- Drink: have two bottles ready. You usually sweat more indoors than outdoors.
- Towel and mat: sweat harms frame and floor. A towel on the handlebars and a mat underneath help.
Against boredom and for motivation
- Fixed appointments: put the sessions in the calendar, ideally at fixed times.
- Leave the trainer set up: the less effort between you and the start, the more often you ride.
- Variety: alternate intervals, ramps and easy riding so it does not get monotonous.
- Set a goal: for example a higher FTP in February or an event in spring.
- Make it a game: if you need a thrill, ride a story. In Zombike your watts decide whether the elixir gets through the zombie city, and you also have training plans. Try free for 7 days.
Frequently asked questions
How long should a session last in winter?
For most people 45 to 60 minutes are enough. Longer rides of 90 minutes make sense if you work towards long distances. Indoors an hour is harder than outdoors.
Is indoor training enough for the season?
As a fitness base yes. For technique, corners and safety in traffic you should ride outside again in spring. Many start the season with more form than after a winter without a plan.
How often do I have to train in winter?
Two sessions keep your form, three to four bring it clearly forward. Plan rest days in between.
Do I need a smart trainer?
It is ideal because it controls resistance and target watts. Which models fit is in the buying guide.
