Get fit on a smart trainer: a four-week start

· 8 minutes read

A smart trainer is the most honest training device you can put in your living room: it measures every watt and has no weather and no excuses. Beginners usually ask the same thing: how do I start without overdoing it? Here is a four-week start.

In short
  • Start easy. Keep the first two weeks calm, at a pace where you can still talk.
  • Measure yourself once. With your FTP (see below) every session gets a target in watts.
  • Three sessions a week are enough at the start. More only helps if you recover in between.
  • From week three short intervals come in that make you faster without costing hours.

Why indoor cycling suits getting fit so well

Outside you ride in waves: uphill, coasting downhill, standing at a traffic light. On a smart trainer you pedal the whole time. An hour on the trainer is therefore often harder than an hour on the road, and you can compress it into 30 to 45 minutes. On top of that you can control exactly how hard it is, and after the session you see in black and white what you achieved.

For comparison with general recommendations: the World Health Organization advises adults to do at least 150 to 300 minutes of moderate activity a week. With three sessions of 40 to 60 minutes on the bike you are in that range. If you have pre-existing health conditions or have not exercised for a long time, talk briefly to your doctor first.

FTP and zones: the essentials in one paragraph

FTP (Functional Threshold Power) is the power in watts you could hold for roughly an hour. Training ranges, the so-called zones, follow from it. Everything else is percentages. Four are enough to get started:

Zone 2

Easy

56 to 75 % of FTP

Build endurance. You can still talk in whole sentences.

Zone 3

Brisk

76 to 90 % of FTP

Feels “solid” but not hard. Good for longer sessions.

Zone 4

Threshold

91 to 105 % of FTP

Hard. Only in blocks of a few minutes, with breaks.

Zone 5

Very hard

106 to 120 % of FTP

Short and intense, for example one to three minutes.

The percentage limits follow the common zone model by Coggan. Other models draw the limits slightly differently, which does not matter for getting started.

How to find your FTP: the usual way is a 20-minute test where you ride as evenly and as hard as you can. Your average times 0.95 is your FTP. If you do not feel up to that in the first weeks, estimate it cautiously and correct it later. A too low FTP is better than a too high one at the start, because then you are not slowed down at once.

The four-week plan for beginners

All watt figures refer to your FTP. Warm up easily for five to ten minutes in every session and spin out for five minutes at the end.

Week 1: arrive

Week 2: find a rhythm

Week 3: the first stimulus

Week 4: recover and consolidate

After that you start again at week 2, with slightly longer intervals. This way the load grows slowly. How often you should train per week depends on your goal. We have a separate article on that: How often should you train indoors?

Common beginner mistakes

Beating boredom

The biggest danger on the trainer is not the effort but monotony. What helps: series or music, fixed times in the week, intervals that make looking at the clock unnecessary, and surroundings that keep you going. In Zombike, for example, zombies chase you through a city at night: fall below the target watts and they catch up. That does not replace a plan, but it makes sessions short where you would otherwise give up after ten minutes. Try it free for 7 days.

Frequently asked questions

How long until I notice progress?

Most people notice after two to four weeks of regular sessions that the same load feels easier. It usually becomes measurable when you test your FTP again after four to eight weeks.

Do I have to measure my FTP?

No. It does make training more precise, though. If at first you only want to ride by feel, use the “talk test”: if you can no longer speak in whole sentences, you are above zone 2.

Are 30 minutes enough?

Yes. Especially at the start, short, regular sessions are better than one long one after which you do not want to get on the bike for three days.
